The headline figure is total water needed. The “from drinks” figure underneath is what you actually have to drink, because food supplies the rest.

How the calculation works

There is no clinical consensus formula for water intake, and any calculator implying otherwise is overstating its case. This uses the common bodyweight heuristic with two adjustments:

base     = weight in kg × 35 ml
exercise = minutes × 12 ml
total    = (base + exercise) × climate factor

Climate factors are 1.0 temperate, 1.1 warm, 1.2 hot or humid.

Roughly 20 percent of typical total water intake comes from food, so the amount you need to drink is about 80 percent of the total shown.

A worked example

78 kg, 45 minutes of exercise, temperate climate.

About the eight glasses rule

There is no good evidence for it.

The figure appears to trace back to a 1945 US Food and Nutrition Board recommendation of about 2.5 litres a day — which also contained the sentence “most of this quantity is contained in prepared foods”. That qualifier dropped out of the retelling, and the remainder became a rule that has been repeated ever since.

Actual requirements vary enormously with body size, activity, climate, diet and health. A 50 kg office worker in a mild climate and a 100 kg labourer in the sun do not need the same amount, and no single number serves both.

What counts towards your intake

Everything with water in it, which is nearly everything.

  • Tea and coffee count. The idea that caffeinated drinks dehydrate you is largely a myth at ordinary intakes. The diuretic effect is real but smaller than the fluid volume consumed, so a cup of coffee is a net gain.
  • Food counts, substantially. Cucumber, watermelon, lettuce and tomatoes are over 90 percent water. Soup, yoghurt, fruit, and even bread and cooked pasta all contribute.
  • Milk and juice count, though they bring calories with them.
  • Alcohol is the genuine exception. It suppresses vasopressin and produces a net fluid loss, which is a large part of why a hangover feels the way it does.

How to tell if you are drinking enough

Urine colour is the practical indicator. Pale straw suggests adequate hydration; dark amber suggests more is needed. B vitamins can turn urine bright yellow independently of hydration, so allow for that.

Thirst is reasonably reliable for healthy adults under most conditions. It becomes less dependable with age, which is why older people are more prone to mild dehydration, and it lags behind need during hard exercise in heat.

Can you drink too much?

Yes, and it is genuinely dangerous.

Consuming large volumes rapidly can dilute blood sodium and cause hyponatraemia. In mild cases it causes nausea and headache; in severe cases it causes brain swelling and can be fatal. It has killed endurance athletes who over-drank during events, and participants in water-drinking contests.

The healthy kidney can process roughly 0.8 to 1.0 litres per hour. Spreading intake across the day rather than consuming litres in a short period is what keeps you well clear of any risk.

Exercise and electrolytes

This calculator adds about 350 ml per half hour of activity, which is a reasonable general figure. Actual sweat rates vary from under half a litre to over two litres an hour depending on intensity, heat, humidity and individual physiology.

For sessions over about an hour, particularly in heat, replacing sodium matters as much as replacing water. Sweat contains sodium, and replacing only the water dilutes what remains — which is precisely the mechanism behind exercise-associated hyponatraemia. This is the situation where sports drinks earn their place, rather than as an everyday beverage.

Common mistakes to avoid

Treating the total as the amount to drink. Around a fifth of it arrives with your meals. The “from drinks” figure is the practical target.

Assuming more is always better. Beyond meeting your needs there is no benefit, and there is a real if uncommon risk at extremes.

Ignoring illness. Fever, vomiting and diarrhoea substantially increase fluid loss, and oral rehydration solutions are more effective than plain water for the latter two.

Applying this during pregnancy, breastfeeding, or with kidney or heart conditions. Requirements differ meaningfully in all of these, and some conditions require fluid restriction. Follow medical guidance rather than a general heuristic.

When this calculator is not the right tool

For anyone with kidney disease, heart failure or on diuretics, fluid intake is a clinical decision. For endurance events, sweat rate testing — weighing yourself before and after a session — gives a far more accurate individual figure than any formula. And for daily energy needs rather than fluid, the BMR and calorie calculators are the relevant tools.
